What DOMS Actually Is

Delayed onset muscle soreness — commonly called DOMS — is the stiffness and aching that typically appears 24 to 72 hours after unfamiliar or intense physical activity. It results from microscopic damage to muscle fibers, particularly during eccentric movements (the lengthening phase of a contraction, such as lowering a weight or descending stairs). This micro-damage triggers an inflammatory response as the body repairs and reinforces the affected tissue.

DOMS is a normal physiological response to exercise stress, especially when you try a new activity, increase intensity, or return after a break. It is not, however, a required outcome of a productive workout — and conflating the two can lead to habits that undermine long-term progress.

Soreness reflects novelty and muscle stress, not workout quality. Effective training can and often does happen without significant soreness.

The body adapts efficiently. After repeating the same workout pattern several times, the muscles become conditioned to that stimulus, producing less damage — and less soreness — while still generating meaningful physiological adaptation. This is called the repeated bout effect. A seasoned runner may feel no soreness after a challenging run, yet their cardiovascular system and muscle fibers are still responding and improving.

Research published in exercise science literature consistently shows that DOMS and hypertrophy are related to overlapping causes — mechanical tension and micro-damage — but soreness itself is not the mechanism of growth. You can build muscle with workouts that produce little to no next-day soreness, provided the training stimulus is appropriate and recovery is sufficient.

Light activity can help ease DOMS symptoms, but pushing through intense soreness with full training loads can impair recovery and raise injury risk.

Low-intensity movement — a walk, gentle stretching, or an easy swim — can increase circulation and reduce perceived soreness. This is different from returning to high-intensity loading of the same muscle groups before they have recovered. Attempting a heavy leg session when your quads are severely sore doesn't accelerate adaptation; it compounds stress on tissue that hasn't finished repairing.

Muscle damage alone does not guarantee strength improvement. Without adequate protein intake, sleep, and recovery time, the repair process is incomplete. Conversely, training approaches that minimize soreness — such as well-periodized programs with gradual progression — often produce superior long-term strength gains precisely because they allow consistent, quality training over time.

What the Evidence Says About Soreness and Progress

One of the most persistent fitness beliefs is that a workout only "counts" if it leaves you sore the next day. Research does not support this. Studies on muscle hypertrophy (growth) and strength adaptation consistently show that progress depends on progressive overload, volume, and recovery — not soreness itself. A well-conditioned athlete training consistently may experience minimal soreness while continuing to build strength and endurance.

In fact, chasing soreness as a performance metric can be counterproductive. If you constantly push to the point of significant DOMS, you may impair recovery, reduce training frequency, and increase injury risk — all of which slow progress rather than accelerate it. When Soreness Becomes a Warning Sign

While mild to moderate DOMS is benign, certain types of post-exercise pain warrant attention. Sharp, joint-located, or one-sided pain during exercise — rather than after — is not DOMS and should not be pushed through. Likewise, if muscle soreness is severe enough to significantly restrict movement, lasts longer than five days, or is accompanied by dark urine, these may signal rhabdomyolysis, a rare but serious condition in which muscle breakdown releases proteins into the bloodstream at dangerous levels.

When to Seek Medical Attention

If post-exercise soreness is extreme, involves significant swelling, or is accompanied by very dark or cola-colored urine, seek medical care promptly. These can be signs of rhabdomyolysis, a serious condition requiring treatment. Do not attempt to 'work through' this level of discomfort.

Tracking how your body responds over time is more useful than any single soreness reading.
